My clients and I talk about carbohydrates a lot — probably more than any other topic.
"Carbs make me fat."
"Carbs make me moody."
"I heard low carbs make me lose more weight."
"I don't really need carbs."
"What are carbs?"
That last one might surprise you, but you'd be surprised how many people don't actually know much about carbohydrates. We're not taught the science of nutrition in school, so most of what we "know" comes from our parents — who probably learned it the same way — or a random article that landed in our inbox at the right, or wrong, time.
Over the past 20 years, the blame for obesity has shifted from fat to carbs. First it was the low-fat craze. Now it's low-carb. I'm not a believer in either extreme. Most people simply aren't given the guidance to figure out what's actually best for them. Misinformation plus no guidance is a reliable recipe for frustration and stalled progress.
In my years as a coach and Registered Dietitian, I have never met a person who got fat from eating carbohydrates alone.
It's Rarely the Carb — It's What's Next to It
When most people picture "carbs," they picture pasta. Yes, pasta is a starch. But what else is usually on the plate? Sauce. Meat. Cheese. Marinara, vodka sauce, Alfredo — these are heavy in fat: oil, butter, cream, cheese. Same story with pizza: the dough is a carb, but the cheese, oil, and toppings are doing a lot of the caloric work.
That matters because fat is more calorically dense than carbohydrate — 9 calories per gram versus 4. Gram for gram, over-consuming fat adds up faster than over-consuming carbs. This isn't the whole story on weight gain, but it's a piece people consistently miss.
Carbohydrates, done right, are genuinely body-friendly. They're the body and brain's preferred fuel during high-intensity activity, and they play a real role in stabilizing mood and energy — things that matter for quality of life, not just performance.
Why Carbs Rarely Turn Into Fat
The average body stores 400–500 grams of carbohydrate as glycogen, in the liver and muscles. Fat tissue can't store glycogen. If you consistently eat well beyond that 400–500g range and you're inactive, your body will convert some of the excess to fat — a process called glycogen spillover. But for most people, actually hitting that threshold day after day is uncommon.
What's far more common: people who are overweight tend to have a high absolute fat intake, largely independent of how active they are. The body doesn't reach for fat as fuel during hard exercise, so a high-fat diet doesn't get "used up" by training the way carbs do.
Put simply: most people don't overeat carbs in isolation. Weight gain shows up when low activity, high fat intake, and relatively high carb intake happen together.
The Three Types of Carbohydrates
All carbs eventually break down into simple sugars — galactose (mainly from dairy), fructose (mainly from fruit), and glucose (mainly from starches).
Non-Starchy Vegetables
Under 5g of carbs per 1-cup serving — essentially unlimited in a normal eating plan. Low sugar, high water, high fiber.
Asparagus, broccoli, green beans, cauliflower, Swiss chard, collard greens, kale, lettuce, spinach, beet greens, mustard greens, dandelion greens, watercress, cabbage.
Fruits
A great addition — mostly water, plus vitamins, minerals, and fiber. Fructose has to be processed by the liver before it reaches the bloodstream, which puts a natural ceiling on how much benefit you get from fruit. Generally around 4 servings a day works well — one cup or one piece per serving.
Orange, apple, pear, apricot, banana, kiwi, pineapple, mango, papaya.
Two exceptions worth noting: coconut is high enough in fat that we get coconut oil from it. Avocado technically has carbs, but over 75% is fiber — a whole avocado runs about 30g of fat and 17g of carbs, 14 of which is fiber. Both are really fat sources.
Starches
Starches get the worst reputation, and there's a reason: loaded baked potatoes, pasta Alfredo, pizza — these are delicious specifically because they combine fat, carbohydrate, and salt. That combination, not the starch itself, is what makes these foods easy to overeat.
Grains, rice, oatmeal, potatoes, legumes, beans, quinoa, taro, jicama.
How Many Carbs Do You Actually Need?
It depends entirely on activity level. These are general starting points, not prescriptions:

Timing Carbs Around Your Day
You can eat carbs in any combination as long as you're within your daily target, but if you want a simple framework:
- Non-starchy vegetables — good on low-activity days
- Fruits — good on medium-activity days
- Starches — good on high-activity and training days
This is the basic idea behind carb cycling — adjusting carb intake to match what you're doing that day. It's a more advanced tool, generally not necessary if you're new to training or nutrition, but useful once you're consistent and looking to fine-tune.
- Low days: walking, yoga, lounging
- Medium days: moderate cardio — incline walking, moderate-intensity running, biking, swimming, hiking
- High days: resistance training, harder cardio, competition or sport
